Workout: Back Squats
5 - 5 - 5 - 5 - 5
Metabolic Conditioning Workout:
3 rounds for time.
20 wall ball (Advanced: 20lb/10ft, Intermediate: 14lb/10ft, Novice: 10lb/8ft)
30 double unders* (Novice: 15 attempts)
60 single unders*
*Mix up double unders and single unders as desired. Each type can be completed consecutively, or you can do 'single, single, double. . .' thirty times for example.

"East Bay Throwdown Highlights ....
Sam came in after his run and smoked the burpees..He was in 3rd place by crushing his Run... He was over 1 block away with only 90 seconds left and put it in 5th gear to finish with 16 burpees..NICE!
Jamie did great, He came in a couple mins over the time limit of 40 mins.. He is strong as an OX and is LEGIT!!!
Shannon can run! She was the 1st girl to come in after the run and destroyed the competition! All I have to say is WHEELS....
She scaled the deads to save herself for the affiliate Wods to come at DCF....Shannon is a all around monster..Watch Out!!
Nick got screwed... Nick hammered out his Pull-ups with another guy on the same bar, it was way to close for comfort. He did all the chest to bar pull-ups with great form and then he went to do deads and there was not enough RX barbells set up.
He had to stand and wait at least 3 minutes to get a RX Barbell. At one point he walked outside and drank out of his 5 gallon water bottle. When he got on the barbell he crushed the deads and ran like a deer. When Nick finished he did not advance due to the barbell issue for his dead lifts. He would have made round 2 if the drama never happened...GOOD JOB NICK!
Scott... This guy is a beast, Scott was good at everything he scaled his deads to 210 to save himself for the affiliate Wods to come. Very smart move Scott 275# RX at 30 reps will destroy anybody! Scotts run was fast, and he crushed the burpees for a solid score...
Laci.....Smooth on her burpees, Great pull-ups and deads!
She completed her run and did all the workout RX.. She got into round 2 and made all of us proud...
ROUND 2...
Sam went head to head with some beasts.. He scored 2 rounds and was 1 overhead press away from 3 rounds...He took 5th place overall....Great Job SAM!
Laci stepped up to the bar and crushed workout #2 she ended up with 5 rounds , and 5 reps of Deads....She tied for 1st place in round 2. This girl is STRONG and has no quit in her. They took the fastest time for round 1 for the tie breaker. (WTF?) The girl who Laci tied for first in round 2 had a faster run time so she took first place. I really think If they had a better tie breaker wod Laci would have took 1st place overall. She still had gas in her tank and the other girl was falling apart at the end of round 2.
The whole box was cheering for Laci cause she would not stop and was by far the one lady with the BEST form...Laci inspired all of us watching and is a huge inspiration to all of us at DCF!!
I watched all our peeps close and DCF Form was in full effect.
They did not have that many judges so form was lacking on the chest to bar pull ups and burpees...Our peeps all did full on chest to bars, and burpees wile other people got away with repping out some standard pull ups......DCF PEEPS ROCK!"

Congrats to all the DCF studs...way to dominate! Laci...dang girl! And 'you' were worried about running? 'They' need to worry about 'your' strength ;)

Great 0600h. People really starting to maximize the strength day wods - sitting between sets, good rest & heavy weights.
The wod today is 30 DUs + 60 Single Unders. That'll mess with your timing.

Lauren and Carrie came in and hit this WOD early. I love to see the girlies doing the 10ft target! Carolyn worked on her squat and stayed light. Kim got up to 123#!! Way to work! Christina and Clara rocked the mini and finished before the guys! Woooot! Brian, Your single unders are looking GREAT!!
