Workout: Split Jerk

3-2-2-2-1-1-1-1

You should be using bumpers, so drop the weight after the last repetition of each set (don't lower it back down onto your collar bone to re-rack it).

Scaling: If still learning technique (this is the first or second time doing jerks) practice a lot of lightweight Jerks or do the following -

Push Press to Push Jerk.

10 - 10 - 10 - 10 - 10

Try to keep increasing the weight until you have to jerk it.

Metabolic Conditioning Workout:

5 rounds-
Sprint 200m
Rest 1 minute

Record times for each sprint.

Challenge of the Month: February 2010

First - Congratulations to Sacha, Patrick, Jeniffer, and Katie, the winners of last month's ChOM. Make sure you collect your prizes from JJ. Everyone learned a little more about how the rower works, and will hopefully put a little more thought into their technique and the use of the damper.

This month's Challenge involves a little movement I like to call "Trucker Squats". Essentially this is a squat with a plate held out at arms reach (see picture above). The competition is maximum squats in 2 minutes. The plate must be held over a 24 inch box and it must be extended the entire effort (if you can't go 2 minutes that is okay, but the "set" ends when you can't keep it up anymore). If the arms drop to where the center of the plate is below the shoulders (see Tyler above), or if the plate touches the box, the "set" ends.

Full range of motion squats are required (that means crease of the hip must be below the top of the knee).

Women will use the 10lb bumper plates and Men will use the 25lb bumper plates.

A Note on ChOMs: Participation is completely optional, and you are allowed to try as many times as you like. But if you do make an attempt, it is mandatory that you write it on the whiteboard regardless of how you performed. The ChOMs are supposed to be completely transparent, and we want to see everyone's progress over the month (not just the people who do 'good'). At least two of the previous ChOM winners were able to win because they continued to practice throughout the month and made vast improvements over their original performances.

Upcoming Skills Clinics!

For those of you who don't know, "Skill Clinics" are classes in addition to our regular workout classes that cover movements, skills, techniques, nutrition. . . and generally any topic that applies to making people "Fit Beyond Expectation". They are set up so that they have limited spaces for attendees to make sure the classes are top quality as well as focused enough so that you get a lot of individual attention on the specific topic (many times you will probably leave with 'homework').

Thursday Feb 11 - 6pm "Rope Climbing" with JJ
Learn the techniques and progressions to move from never touching a rope to full ascents. Get your first rope climb, master the foot technique, or learn how to avoid rope burn. We will start with the most basic exercises and concepts and move up to advanced skills (such as upside down climbing, for people interested). ABILITY TO DO PULL UPS NOT REQUIRED.

Saturday Feb 13 - 1pm "Intro to Running Technique" with Sarah
Hate running? Most likely you need to learn better running technique. Come to this class to learn the basics of good running form, how to run so that you avoid injury, and what drills you should be doing to improve your running times as well as create more efficient technique.

Sunday Feb 14 - 8:30am "Primal Nutrition Challenge Start!"
That's Right! The 6 week Diablo CrossFit "Primal Nutrition Challenge" will be starting this Sunday at 8:30am. We will be signing people up all week. We will be taking 'before' pictures (kept completely confidential), distributing hand outs, as well as covering the basics of what it means to be 'paleo/primal'. We'll also be doing some performance testing. After 6 weeks, we'll take 'after' photos and the participants will vote for the top male and top female winner who will be awarded a cash prize! Stay tuned for more details this week.

Tuesday Feb 16 - 6pm "Kipping pull up drills" With JJ

Still working on getting your first pull up, or trying to get past that hump of just 1 or 2? Come to this clinic for drills and techniques to help master the art of the kipping pull up.

Thursday Feb 18 - 6pm "Shopping for Paleo/Primal Foods" with Mountain
If you are sold on the "Paleo" diet or "Primal" eating, but do not know what you should be buying and where you should be shopping this class is for you. We will provide shopping lists, great local places to get quality foods, as well as what you can make with the foods you have bought.

I would love to come to the skills class on the 'primal nutrition challenge start' but there is no way I can make the class...anyway I can do the challenge without making the class.
Super excited about the Thursday skills class on the 18th! Erik and I will make that one for sure!! :)
This vacation has been nice and relaxing but ready to get back to the gym! Hasn't been a complete failure, but probably shouldn't have drank as much as I did! Miss you all and I will see you Tuesday!

I think I'm interested in the paleo challenge...but I have not got a clue what it entails since I've never done a specialty class, but it sounds like the kick in the arse one would need to step it up (especially with the threat of pictures being taken)

Training v. Overtraining, just a thought.

Keep this in mind: The heart is a muscle.

If you trained only your legs very hard everyday for 20-45 minutes, how do you think your legs would feel after the fourth or fifth day? Do you think they'd get stronger?

CrossFit metcon workouts work your heart muscle very hard. After two or three metcons, we advise taking a day or two off to let your heart (& body) rest & heal. A strength day is a good opportunity to let your heart muscle rest while you train another muscle group.

If you choose to do the mini-metcon after a strength day, think about it as a chance to "stetch" out that heart muscle - without wearing it out. I think it's ok to go 75-80% on the mini-metcons in order to burn calories & fire up your metabolic engine, while not overtaxing the heart muscle.

How do you know when you may be over-training the heart muscle? Your performance fades on your metcons or on a cardio wod (5k for example) or, you feel unmotivated, tired or "out of it" prior to and during your wod. You'll know.

craig, so are you saying that the mini metcons on a weighlifting day is optional? im not trying to get out of it (cos most of them are fun =)), but im assuming u guys will incorporate a metcon in the programming the next day after a weighlifting day anyways right?

Yup. Mini Metcons are ALWAYS optional. Especially if you have been pushing it lately (more than a day or two in a row of working out, not feeling good, strength work really knocked it out of you, etc).


Brian - The link should work now. Just click on the class you want and you should be able to log in and sign up from there!


Got a lot of interest in the Primal Challenge so far. We'll be releasing details soon. The gist of it is that we'll be taking before photos, placing some simple requirements to stay in the game ($30 buy in, must keep a food log, etc), then voting at the end on who made the most progress and who gets to keep the cash (top male and top female). The more people who enter, the larger the cash pool - not to mention the more people all trying to eat better and getting healthier. Everybody wins.

We will also be having a 6pm abbreviated session Monday the 15th for those who can't make Sunday morning (not as much information will be given because it will only be an hour long, it will mainly just be photos and handouts).

Pictures will be front/side/back shorts and bikini/sports bra for the ladies. Shorts only for the gents.

Hey ladies,

I just wanted to say a special thanks to all that were able to join us yesterday to celebrate Ashlyn's birth! Thank you Meg and all the helpers for making it such a beautiful and thoughtful time... I mean... when else do you go to a baby shower that has more gluten free options than not?! Somehow the homemade cinnamon roll still managed to make it on my plate ;) Anyhow, it was really special to me that so many of you could be there and enjoy the morning together. You are each a treasure to me and I really enjoy living life with you!

To the rest of the crew...

Many of you have cared for our family in different ways throughout this time with encouraging words, unexpected gifts,hand-me-down clothes, meals, etc. and I do want to say just how much we appreciate it. Thank you for being people that remind us just how kind and good this world can be. We are truly grateful and honored by all your love and support and thankful to have you as part of our village in raising our children.

the challenge sounds interesting. so for the primal challenge, do you aim for # of lbs lost or muscles gained or whatever you want to look like?

and are you seriously starting the challenge on valentine's day? for me it's also chinese new year, which is like a 2nd thanksgiving day =D

bummer! we are taking our normal presidents day vacation down to pismo, so i won't be able to make the sunday class, and i don't know if i will be able to make the 6pm class on monday... (we will be driving home that day)... any chance i can speak with one of the trainers to get the info and still participate?

A few things: to the ghost that borrowed my shoes and then returned them, please do it again, PR'd my split jerk today, crazy. In truth, I am just realizing now that I needed to get more comfortable with the mechanics of the lift, and probably rest more. Pregnancy has allowed time to slow down, sleep lots, and focus my energy.

**And how about a bikini shot for the primal challenge from me?****Not.

Ugh, why are the pics the most nerve racking thing about this....can I do homework and bring them in if I promise to not have someone else pose for me, I haven't been in a pair of shorts in AGES

Meetings are not mandatory. Photos can be done after the start date, but as Darren pointed out, you want to do them the first week, because you will have a serious dis-advantage if you wait.

The photos will be done on the gym camera, in private. They will be kept completely confidential. They will only be seen by others if you make it to the finals (only judges will see it before that point).
